20-Minute High-Intensity Full-Body Complex

20 min · 20-Minute Time Cap — Intensity Intervals · Full Body

High-intensity full-body conditioning and strength work. Prioritize hard, focused work intervals with deliberate recovery instead of chasing maximum volume.

How it runsComplete 10 reps of each movement in order. After each full round, rest 30–40 sec if moving at a steady pace, or up to 90 sec if sprinting the round. The goal is higher intensity during work periods rather than maximizing total work time.

Each interval

  1. 01
    Bent-over rows

    Right side, 10 reps.

  2. 02
    Bent-over rows

    Left side, 10 reps.

  3. 03
    American-style kettlebell swings

    10 reps.

  4. 04
    Goblet front squats

    10 reps.

  5. 05
    Push-ups

    One hand on the kettlebell or dumbbell — 10 reps; alternate the elevated hand as appropriate.

Scaling options

Use a lighter load to preserve speed and clean reps. Scale American swings to Russian swings if overhead range is not comfortable. Scale push-ups to knees or elevate the free hand on a stable surface. Reduce rest only if intensity and form stay high.

Back-friendly · McGill method

Keep a neutral spine on rows and swings, hinge from the hips, and avoid overextending at the top of the swing. Keep the torso braced during goblet squats. Use a stable weight for elevated-hand push-ups and keep the hips square.

Intensity-focused round structure: faster rounds earn longer rest; steady rounds use shorter rest.
